15-Minute Morning Yoga Flow to Invigorate Body and Mind

A quick morning yoga routine can be a powerful tool for setting a positive tone for the day, offering an instant energy boost or a gentle transition from sleep to wakefulness. As many discover, the most effective practices are those that meet you where you are – whether feeling tired, anxious, or simply calm – while simultaneously expanding your awareness. Yoga teacher Taylor Lorenz has designed a 15-minute sequence centered around spinal twists to gently invigorate the body and cultivate presence.

Finding Comfort First

The key to a successful morning yoga practice is comfort, not endurance. “Morning yoga should be comfortable, not a test of endurance,” Lorenz emphasizes. Keep a block (or book or similar object-slash-prop) nearby for additional support as needed.

Child’s Pose

Begin in Child’s Pose. Sit back on your heels with your big toes touching and knees widened. Walk your hands forward, resting your torso and forehead on the mat for 8 cycles of breath. To deepen the stretch, press into your palms and lift your chest slightly, then walk your hands toward the right edge of the mat, stacking your left hand atop your right for a gentle side stretch, holding for 4 breaths. Repeat on the left side.

Gentle Spinal Movement: Cat and Cow

Transition to Tabletop position, then move into Cow Pose. Inhale and arch your spine. Exhale into Cat Pose, rounding your back and tucking your chin to your chest. Repeat this flowing movement between Cat and Cow 2 more times, synchronizing with your breath.

Side Bends

Return to a neutral spine. With an exhale, bend toward the right, gazing over your right shoulder toward your right hip. Inhale back to center, then exhale and bend to the left. Repeat 3 times, flowing with your breath.

Building Strength and Awareness

Downward-Facing Dog & Standing Forward Bend

Move through center and into Downward-Facing Dog, holding for 4 breaths and allowing for intuitive movement. From here, inhale, come onto the balls of your feet, bend your knees, and walk or step into a Standing Forward Bend.

Mountain Pose & Spinal Twists

Slowly roll up, vertebrae by vertebrae, into Mountain Pose. Inhale, sweeping your arms toward the sky, and exhale, bringing your hands to heart center. Inhale again, sweeping your arms back, and exhale as you twist your torso to the right, reaching your left arm forward and your right arm back, holding for 3 breaths. Inhale to center, and repeat on the left side.

Twisting Reverse Bend & Downward Dog

Place your right hand on your low back and inhale, reaching your left arm up and overhead for a gentle bend while maintaining the twist. Return your torso to center, reach both arms toward the sky, and exhale into a forward fold. Inhale halfway into Standing Half Forward Bend with a flat back, then exhale and step back into Downward-Facing Dog.

Dynamic Flow: Plank, Cobra & Lunges

Plank & Cobra

Inhale to ripple forward into Plank Pose, modifying with knees down if needed. Exhale, lowering through Chaturanga to come onto your belly, then inhale into Cobra Pose, pressing the tops of your feet into the mat.

Low Lunge Series

Lower back to Downward-Facing Dog. Inhale, sweeping your right foot forward into a Low Lunge. Exhale, twisting toward the right, left arm forward and right arm back. Inhale, bringing your right hand to your lower back and sweeping your left arm up and overhead for a gentle bend. Exhale, bringing your left hand to the mat or a block, and inhale as you reach your right hand toward the sky, straightening your right leg into Revolved Half Splits, holding for 2 breaths.

Wide-Legged Flow

Bend into your right knee and pivot to face the long edge of the mat in a Wide-Legged Forward Fold, holding for 3 breaths. Release your right hand to the ground beneath your face and inhale, lifting your left hand toward the sky in a twist, holding for 2 breaths. Return to a Standing Forward Bend and roll up to Mountain Pose. Repeat this entire sequence on the opposite side.

Finishing the Practice

Standing Twist & Warrior 3

Shift your weight into your right foot, drawing your left knee toward your chest in a Standing Twist. Hold for 3 breaths. Exhale to return to center, then lift your left leg into Warrior 3, holding for 3 breaths.

High Lunge, Reverse Warrior & Revolved Pyramid

Lightly land your left foot back into High Lunge, sweeping your arms toward the sky and twisting to the right, inhaling. Exhale into Reverse Warrior. Reach your left arm forward and down to the mat or a block in Revolved Pyramid Pose, opening your torso to the right and holding for 2 breaths.

Final Forward Fold & Downward Dog

Exhale into a Standing Forward Bend. Inhale halfway, then exhale back into the fold. Roll up to Mountain Pose and repeat the sequence on the opposite side. Return to Downward-Facing Dog, and optionally flow through Plank, Chaturanga, and Cobra before returning to Down Dog.

Restorative Poses & Closing

Gently land your knees on the ground and flip onto your back, drawing your knees to your chest and rocking from side to side for 2 breaths. Bring your head to your knees and take a full inhale. Exhale into Savasana, resting for 1-3 minutes. Finish with a Pencil Stretch, taking your arms up and back, inhaling, and then relaxing your body on the exhale. Finally, roll to your right side in Fetal Pose for a few breaths before gently pushing yourself up to a comfortable seated position. Bring your hands together at heart center, bow your head, and express gratitude for dedicating time to your morning yoga practice.
