The pursuit of a longer, healthier life is a universal one. While genetics and lifestyle factors like diet are well-known contributors to longevity, emerging research suggests a surprisingly simple addition to the equation: variety in exercise. A recent study indicates that regularly switching up your physical activity – from walking and swimming to gardening and even pickleball – could decrease your risk of death from all causes by as much as 19%.
That substantial reduction in risk underscores the importance of rethinking how we approach fitness. “A 19% decrease is a big deal,” says Dr. James Voos, chief of orthopedics at University Hospitals in Westlake, Ohio, who was not involved in the research. “When you look at the literature, anything that has that significant of a response should encourage us to take a look at our habits.” The findings, published in BMJ Medicine in January, add a new dimension to our understanding of exercise and its impact on overall health.
Researchers from an international team analyzed data from two large cohort studies, following more than 110,000 individuals over a 30-year period. The study revealed that individuals who demonstrated the greatest diversity in their physical activity experienced the longest lifespans. This suggests that engaging in multiple forms of movement may be more beneficial than focusing on a single activity, even if performed for extended durations.
Beyond Quantity: The Power of Diverse Movement
Traditionally, the emphasis in exercise recommendations has been on quantity – aiming for at least 150 minutes of moderate-intensity exercise each week, as outlined in the Physical Activity Guidelines for Americans, published by the US Department of Health and Human Services. These guidelines also recommend muscle-strengthening activities at least twice a week. However, this new research highlights the importance of how we move, not just how much.
“That was the most surprising part of the study,” explains Dr. Han Han, a postdoctoral research fellow at the Harvard T.H. Chan School of Public Health in Boston and one of the study’s lead authors. “We’re usually thinking more about the quantity of exercise. These results add a new dimension to the existing evidence in this field.” The body adapts to repetitive movements, becoming more efficient but potentially limiting further gains. Introducing variety challenges the body in new ways, promoting continued improvement and reducing the risk of plateaus.
This principle applies across the lifespan. For children, sports medicine experts have long advocated for participation in multiple sports to minimize the risk of overuse injuries and foster a broader range of athletic skills. A review of data demonstrates that early sports specialization is linked to a higher incidence of injury, while those who participate in diverse activities tend to be healthier, more engaged, and ultimately achieve greater success.
Cross-Training for Optimal Health and Performance
The benefits of varied exercise extend to adults and even elite athletes. Dr. Voos, who also serves as head team physician for the Cleveland Browns, illustrates this point with the training regimen of NFL players. “So even at the highest levels, our athletes are exposing their bodies to different motions,” he says. Training camp often incorporates a mix of conditioning, flexibility function, strength training, and, of course, football practice itself. This cross-training approach ensures that athletes develop well-rounded physical capabilities and minimize the risk of injury.
Engaging in a variety of exercises helps work every muscle group, improving overall strength, stability, and range of motion. It also helps prevent the plateau effect, where progress stalls due to the body’s adaptation to a specific routine. To overcome this, it’s crucial to continually challenge the body with new movements, and stimuli.
But what does “variety” actually look like? It doesn’t necessarily require a gym membership or expensive equipment. Simple changes can make a significant difference. If you enjoy walking, incorporating trekking poles can engage your arms and upper body. Alternating cycling with gardening provides a different type of cardiovascular workout and strengthens different muscle groups. Even small adjustments, like doing squats at your desk or push-ups against a wall, can contribute to overall fitness.
Making Movement a Habit
“Do squats at your desk or push-ups on the wall,” Dr. Voos suggests. “Take a break and walk around the parking lot. Contract your abs while sitting to improve your core strength, which is important for balance. It doesn’t have to be the most sophisticated thing. Anything you can sneak in is great.”
Crucially, incorporating rest days is just as important as varied exercise. These days allow the body to repair tissues, replenish energy stores, and adapt to the stresses of physical activity. Rest doesn’t mean complete inactivity; gentle stretching or light activity can promote recovery and maintain mobility. Research emphasizes the importance of recovery for optimal health and performance.
the key is to find activities you enjoy and incorporate them into a sustainable routine. The study’s findings suggest that prioritizing variety, alongside meeting the recommended guidelines for exercise duration and intensity, can significantly contribute to a longer, healthier life.

Further studies are planned to explore the specific mechanisms by which exercise variety impacts health outcomes. The National Institutes of Health is expected to release updated physical activity guidelines in late 2027, potentially incorporating these new findings.
